00:00:00.000 --> 00:00:00.660
This is the eat well.
00:00:00.689 --> 00:00:02.069
I think, well, live well podcast.
00:00:02.100 --> 00:00:08.699
I'm Lisa Salsbury, and this is episode 63 back to basics the hunger scale 2.0.
00:00:12.650 --> 00:00:19.550
Welcome to Eat Well, Think Well, Live Well; the podcast for women who want to lose weight, but are tired of counting and calculating all the food.
00:00:20.181 --> 00:00:21.740
I'm your host, Lisa Salsbury.
00:00:22.131 --> 00:00:27.791
I'm a certified health and weight loss coach and life coach, and most importantly a recovered chronic dieter.
00:00:28.400 --> 00:00:34.341
I'll teach you to figure out why you are eating when you aren't hungry, instead of worrying so much about what you are eating.
00:00:36.597 --> 00:00:40.197
Welcome to the first of the back to basics series.
00:00:40.197 --> 00:00:42.476
I'm going to be doing here in October.
00:00:42.807 --> 00:00:48.506
I know with the 1st of October, we're all thinking that the holidays are coming or that they are here.
00:00:48.506 --> 00:00:50.546
Even if you do a lot for Halloween.
00:00:50.906 --> 00:00:58.616
I know I have an extremely busy fall with two Brattle showers and two weddings, all of which are out of town in the next six weeks.
00:00:58.616 --> 00:01:04.856
So I'm going to be gone for over the next six weekends from my home and then right into Thanksgiving.
00:01:04.856 --> 00:01:06.927
So it's a busy season for me, for sure.
00:01:06.927 --> 00:01:09.477
And I'm guessing the fall is no different for you.
00:01:09.867 --> 00:01:15.266
So it's usually about this time that women think well, I didn't lose weight again this year.
00:01:15.716 --> 00:01:23.960
I guess I just have to wait until the new year or I still have a terrible relationship with food, or however you describe it.
00:01:24.531 --> 00:01:32.301
And you know, I'm just going to be eating all the Christmas cookies again, but I'm here to tell you that you do not have to do that.
00:01:32.781 --> 00:01:54.381
This is really what I've designed this back to basics series around these next few episodes are really going to hone in on the very simple basics you can do year round at any meal at any time and anywhere in the world that you are, whether you're home or out of town like me, whether you're at a dinner party, a holiday get together.
00:01:54.710 --> 00:01:55.820
Really anywhere.
00:01:56.001 --> 00:01:58.820
So be sure to subscribe if you haven't already done.
00:01:58.820 --> 00:02:03.051
So, so this series lands right in your favorite podcast app each week.
00:02:03.561 --> 00:02:05.061
So here's the thing.
00:02:05.061 --> 00:02:10.191
I really hope that you lose your first five pounds listening to the podcast.
00:02:10.520 --> 00:02:16.760
It's honestly my aim for you to see success with the tools I give you here for free each and every week.
00:02:17.091 --> 00:02:23.480
I hope that on my solo episodes, especially I'm clear with something you can implement each week to lose weight.
00:02:23.751 --> 00:02:24.741
Listen for those things.
00:02:24.741 --> 00:02:36.651
I often say, Hey, this week do this because I want you to improve your health in some way, improve your relationship with food, or just get more sleep, which by the way, will improve all of the above.
00:02:37.140 --> 00:02:41.760
If you have seen that success, then Bravo, I am so happy.
00:02:41.790 --> 00:02:43.561
That's my goal with the podcast.
00:02:44.461 --> 00:02:46.080
If you haven't though.
00:02:46.651 --> 00:02:52.890
It's time to schedule a free session with me so I can see, or you are getting stuck.
00:02:53.311 --> 00:02:58.050
So I want to introduce you to my limited time offer the get unstuck session.
00:02:58.381 --> 00:03:02.281
This is a 50 minute session on zoom that is completely free.
00:03:02.311 --> 00:03:03.661
More free stuff for you.
00:03:04.200 --> 00:03:13.591
To my podcast listeners, if you are trying to improve your relationship with food or your body, or you're trying to drop a little weight, but you just haven't figured out.
00:03:13.920 --> 00:03:17.131
Where you are going wrong with these tools.
00:03:17.610 --> 00:03:19.471
This session is for you.
00:03:19.741 --> 00:03:22.290
These concepts can be difficult to implement.
00:03:22.651 --> 00:03:30.091
When all along, all you've ever been given is a calorie count or a macro count, and then sent off to do your best.
00:03:30.360 --> 00:03:33.871
Here's a meal plan, eat all of this and you'll lose weight.
00:03:34.230 --> 00:03:37.290
Just hit these numbers and like magic.
00:03:37.350 --> 00:03:38.311
You'll be cured.
00:03:39.151 --> 00:03:47.730
They never tell you though what to do when you have a bad day or when you feel like there just aren't any good choices in quotes.
00:03:48.241 --> 00:03:53.010
On the menu or maybe just when your willpower has run out.
00:03:53.700 --> 00:03:57.991
I want to help you take a look at your thoughts and also your current food journal.
00:03:57.991 --> 00:04:07.711
If you have that, bring that to this session and see where we might be getting stuck at either a plateau or maybe you're just unable to even begin.
00:04:07.860 --> 00:04:11.070
You might be stuck just trying to figure out where to start.
00:04:11.820 --> 00:04:15.871
I have 10 slots on my calendar in the next six weeks.
00:04:16.201 --> 00:04:19.321
I already told you I'm going to be out of town a lot over the next six weeks.
00:04:19.321 --> 00:04:20.940
So the slots are earlier in the week.
00:04:21.151 --> 00:04:22.230
None on Fridays.
00:04:22.591 --> 00:04:26.850
So if you want help go now and secure one of these spots.
00:04:27.516 --> 00:04:28.237
Today.
00:04:28.716 --> 00:04:32.107
I have the first of my back to basic series though.
00:04:32.137 --> 00:04:35.887
And it is truly the foundation of what I teach.
00:04:36.396 --> 00:04:37.747
It's the hunger scale.
00:04:37.807 --> 00:04:58.586
And it's going to sound familiar if you've been around a while, because this is also episode one, much of the same content, the way I teach it hasn't really changed a lot, but I have added some things here and there and because it's so foundational to determining how much your body needs without the use of a diet app, without counting and calculating your food and calories.
00:04:58.976 --> 00:05:08.096
It really is worth studying and implementing because we all want to say, I just eat like a normal person.
00:05:08.757 --> 00:05:12.567
A lot of my clients come and say, I just, I just want to eat.
00:05:12.687 --> 00:05:16.887
Like normally I don't want to be constantly worrying about food.
00:05:17.156 --> 00:05:20.156
I don't want to be constantly worrying about my calories.
00:05:20.396 --> 00:05:24.627
It's so annoying to count macros and have to enter it all into an app.
00:05:25.197 --> 00:05:28.826
But then you're also thinking if I don't do all these things.
00:05:29.247 --> 00:05:35.786
I'm sure I'm going to gain weight or at least never be able to lose weight if I'm not willing to do those things.
00:05:36.206 --> 00:05:39.836
So how in the world do you lose weight?
00:05:40.137 --> 00:05:47.336
Do you improve your relationship with food without counting calories, calculating macros, or managing points?
00:05:47.937 --> 00:05:49.706
This tool is the way.
00:05:50.177 --> 00:05:56.718
Like I said, and as I'm sure, you know, if you are a listener for any length of time, it's called the hunger scale.
00:05:56.718 --> 00:05:59.088
And it's honestly so simple.
00:05:59.117 --> 00:06:03.108
I was hesitant that it was even worthy of a title when I first learned it.
00:06:03.858 --> 00:06:05.987
There are several ways to think about a hunger scale.
00:06:06.348 --> 00:06:08.237
So I'm going to teach you mine.
00:06:08.778 --> 00:06:12.377
If you are somewhere, you can write, then do this with me on a piece of paper.
00:06:12.377 --> 00:06:14.538
If not, you can just visualize in your mind.
00:06:14.987 --> 00:06:19.637
Picture a number line that goes from negative 10 through zero to positive 10.
00:06:20.298 --> 00:06:24.648
On the negative side is hunger and on the positive side is fullness.
00:06:25.218 --> 00:06:27.858
Negative 10 is a super hungry.
00:06:28.218 --> 00:06:33.048
This is like you've been fasting all day for a medical test or religious reason.
00:06:33.048 --> 00:06:37.067
And you have multiple physical symptoms that tell you you are hungry.
00:06:37.367 --> 00:06:41.387
Your stomach is painful and tight and cramped up your head hurts.
00:06:41.387 --> 00:06:42.767
You might feel a little dizzy.
00:06:43.187 --> 00:06:47.617
This is not the hungry you feel, where you didn't eat a great breakfast and it's lunchtime.
00:06:47.617 --> 00:06:49.478
And you tell your friend, oh, I'm starving.
00:06:50.108 --> 00:07:01.567
Not that you can't be hungry after a few hours after your last meal, but when we're talking about negative 10 hunger, it's probably been upwards of 10, 12 hours of wakefulness that you haven't eaten.
00:07:01.898 --> 00:07:04.447
It's very uncomfortable and zero fun.
00:07:05.408 --> 00:07:09.937
Positive 10 full is equally as uncomfortable.
00:07:10.327 --> 00:07:14.048
This is like Thanksgiving dinner, two or three pieces of pie.
00:07:14.137 --> 00:07:17.197
I don't have to lay down in a dark room and unbutton your pants.
00:07:17.737 --> 00:07:26.978
Your stomach is painful and distended, and you may have other signs of being overly full, such as heartburn or burping or cramping and nausea.
00:07:27.637 --> 00:07:30.098
Also zero fun.
00:07:30.877 --> 00:07:36.788
Many people use a hunger scale that goes from one to 10, where one is hungry and 10 is full.
00:07:36.788 --> 00:07:40.148
But the main reason I like to use the negative 10.
00:07:40.447 --> 00:07:42.877
Through zero to positive 10 scale.
00:07:43.418 --> 00:07:47.497
Is because you can see how that number equal, distant from zero.
00:07:47.947 --> 00:07:51.848
Or from neutral are equally uncomfortable.
00:07:52.567 --> 00:08:03.997
Or comfortable as we'll get to when we get to those smaller numbers, but the negative 10 and the positive 10 are both not fun at all and are probably equally uncomfortable in the body.
00:08:05.168 --> 00:08:07.267
Zero is completely neutral.
00:08:07.687 --> 00:08:09.158
You are neither hungry.
00:08:09.307 --> 00:08:13.747
Norful you don't feel food or fullness in your stomach.
00:08:14.048 --> 00:08:18.098
But also you don't feel any physical need for food.
00:08:18.548 --> 00:08:20.348
There are no physical symptoms.
00:08:20.737 --> 00:08:25.418
And your body just feels like what you might call quote unquote, normal.
00:08:26.305 --> 00:08:32.875
This neutral feeling is usually sometime one to two hours after you've eaten.
00:08:33.174 --> 00:08:43.965
And we want to aim to spend most of the hours of the day here at this neutral spot we want to spend most of our day here in this neutral area.
00:08:44.205 --> 00:08:50.445
Most of the time, we will not be feeling food in our stomach, but we also won't be feeling hunger.
00:08:50.804 --> 00:09:10.904
This is really the ideal kind of goal is to get to where most of the hours of the day you are feeling fairly neutral, maybe just slightly to the positive or negative side, you know, positive half, right when or negative half, just, we want to feel pretty normal and neutral most of the day.
00:09:11.174 --> 00:09:13.664
But as we start to move down into hunger from.
00:09:13.695 --> 00:09:14.595
From neutral.
00:09:14.804 --> 00:09:17.294
You start to feel the suggestion of hunger.
00:09:17.565 --> 00:09:21.134
Your body starts to whisper that it might be time to think about food.
00:09:21.554 --> 00:09:23.985
At negative one, you're feeling pretty light.
00:09:24.434 --> 00:09:28.264
And at negative two, you want to consider starting to prepare food?
00:09:28.804 --> 00:09:32.105
And then I'd like you to start eating at a negative three.
00:09:33.004 --> 00:09:36.544
At a negative three, you are definitely thinking, okay.
00:09:36.815 --> 00:09:37.504
I am hungry.
00:09:37.924 --> 00:09:39.514
It's not overwhelming.
00:09:40.085 --> 00:09:43.144
But it's definitely a good time to eat.
00:09:43.264 --> 00:09:46.445
Your stomach is giving you physical signals.
00:09:46.835 --> 00:09:48.544
That it's empty and ready.
00:09:49.414 --> 00:09:49.894
Yay.
00:09:50.014 --> 00:09:51.034
Now's the time to eat.
00:09:51.034 --> 00:09:53.975
This is the most comfortable time to eat.
00:09:53.975 --> 00:10:02.465
So just like I was talking about negative 10, being really uncomfortable, you know, when you start to eat, when you're really, really hungry, your stomach is already cramped up.
00:10:02.705 --> 00:10:05.434
It's not actually that enjoyable to start eating.
00:10:05.674 --> 00:10:08.705
It's a while until that food kind of eases that.
00:10:08.705 --> 00:10:10.654
And it's a really not comfortable.
00:10:10.715 --> 00:10:13.684
Negative three is a very comfortable time to eat.
00:10:13.684 --> 00:10:16.235
You're looking forward to food because you're ready.
00:10:16.715 --> 00:10:20.225
But you haven't started to develop any of the hunger signals.
00:10:20.495 --> 00:10:25.264
Like cramping are painful stomach that makes starting to eat also painful.
00:10:25.955 --> 00:10:30.845
So, this is significant because so many of us eat so often throughout the day.
00:10:31.205 --> 00:10:35.404
That we don't actually ever feel this physical hunger.
00:10:35.764 --> 00:10:41.105
We often feel snacky or like we just need a little something, something to tide us over.
00:10:41.465 --> 00:10:47.254
But the true feeling of physical hunger is really important to recognize and wait for.
00:10:47.884 --> 00:10:49.384
So you have your food prepared.
00:10:49.384 --> 00:10:56.315
You sit down to eat and you'll want to pay attention here because just like we waited until negative three to eat.
00:10:56.674 --> 00:11:00.065
We want to stop eating at a positive three.
00:11:00.575 --> 00:11:07.504
It will take practice and awareness and you'll overshoot as you start learning this skill, most likely it's fine.
00:11:07.804 --> 00:11:08.644
Don't panic.
00:11:08.945 --> 00:11:12.544
But that positive three feeling is adjust.
00:11:12.575 --> 00:11:13.235
Right.
00:11:13.325 --> 00:11:20.315
Kind of feeling it's really, before you feel any sense of fullness where your food is pushing on your stomach.
00:11:20.644 --> 00:11:23.105
You don't feel any heaviness from the food?
00:11:23.404 --> 00:11:28.024
But you do feel physically satisfied, like there's enough in there.
00:11:28.054 --> 00:11:29.975
It's sort of a comfortable.
00:11:30.634 --> 00:11:39.315
Amount of fullness in that there isn't any discomfort in your body in any way at this positive three, you, for sure aren't hungry anymore.
00:11:39.644 --> 00:11:43.154
And it feels like you could not eat again for several hours.
00:11:43.485 --> 00:11:58.875
I also call this enough meaning it's enough to sustain you, but it's well, before we might describe ourselves as full, when we are full that's likely at least a six or seven on this scale.
00:11:59.565 --> 00:11:59.924
Okay.
00:11:59.955 --> 00:12:01.695
Now here's the tricky part.
00:12:01.875 --> 00:12:03.134
I say that tongue in cheek.
00:12:03.794 --> 00:12:08.654
I have a really technical term for what it means to go from a negative three to a positive three.
00:12:09.254 --> 00:12:11.205
It's called a meal.
00:12:11.955 --> 00:12:14.024
But really this is so important.
00:12:14.085 --> 00:12:16.514
If you are hungry enough to eat.
00:12:17.174 --> 00:12:20.264
E wholemeal and get positive three.
00:12:21.044 --> 00:12:25.904
That means, of course, I'm asking you not to constantly be eating a snack.
00:12:26.595 --> 00:12:31.184
Snacking for the most part is totally unnecessary for adults.
00:12:31.784 --> 00:12:33.465
Our bodies are made to eat.
00:12:33.975 --> 00:12:35.235
And then stop eating.
00:12:35.715 --> 00:12:36.735
And then eat again.
00:12:37.514 --> 00:12:41.384
None of our ancestors grazed all day or ate six small meals a day.
00:12:41.625 --> 00:12:42.735
There wasn't time for that.
00:12:43.004 --> 00:12:46.485
And just not how human bodies were designed to be fueled.
00:12:46.514 --> 00:12:47.235
It's really.
00:12:47.565 --> 00:12:48.794
Not necessary.
00:12:49.304 --> 00:13:01.514
I will say, if you want to reference the episode on preventative eating, I do talk about at the very end, when you might want to begin eating prior to physical hunger, but there's very few reasons to do that.
00:13:01.514 --> 00:13:07.004
So you could check that episode out if you're thinking, oh, but I have to eat because of this reason.
00:13:07.634 --> 00:13:09.735
It might be in there so you can get some ideas.
00:13:10.274 --> 00:13:20.414
The problem though, with snacking is that we think we need a snack around a negative one feeling of hunger, and then we eat a little something and get up to zero or maybe positive one.
00:13:20.715 --> 00:13:26.835
And then shortly after we find ourselves back at negative one, or maybe we're down to negative two and worried that we're getting hungry.
00:13:27.345 --> 00:13:34.965
And then we spend all day jumping around the negative one, zero positive one, and wonder why we felt hungry all day.
00:13:35.294 --> 00:13:38.054
Because we confuse eating with feeling hungry.
00:13:38.835 --> 00:13:40.455
So there's two main problems here.
00:13:40.695 --> 00:13:42.524
Number one, we never feel true.
00:13:42.524 --> 00:13:43.394
Physical hunger.
00:13:43.815 --> 00:13:48.914
It's a good thing to start trying to feel as most of us don't feel it that often.
00:13:49.394 --> 00:13:50.774
We overeat our meals.
00:13:50.774 --> 00:13:56.565
And when the clock tells us it's time for the next we eat again, regardless of what our body is telling us.
00:13:57.345 --> 00:13:58.065
Number two.
00:13:58.335 --> 00:14:00.134
We don't get to feel satisfied.
00:14:00.615 --> 00:14:04.154
When we just graze our snack all day, we don't get that comfortable.
00:14:04.154 --> 00:14:06.014
Satisfying enough feeling.
00:14:06.554 --> 00:14:09.644
That helps us be emotionally satisfied as well.
00:14:10.304 --> 00:14:17.565
When we never feel satisfied with our food, we are far more likely to overeat in the evening after a full day of stacking.
00:14:18.674 --> 00:14:21.794
Whenever my clients tell me, you know, it was just a hungry day.
00:14:22.394 --> 00:14:29.565
If other factors like menstrual cycle are ruled out, then I ask them where they were on the hunger scale after their meals.
00:14:30.284 --> 00:14:31.394
More often than not.
00:14:31.725 --> 00:14:40.024
It was because they spent the day snacking Often standing up or in the car or never actually ate a negative three to positive three meal.
00:14:40.985 --> 00:14:46.625
If we simply eat three negative three to positive three meals, as I'm describing.
00:14:47.254 --> 00:14:48.575
You would lose weight.
00:14:48.845 --> 00:14:50.705
I know it sounds sort of crazy.
00:14:51.004 --> 00:14:55.475
But if we truly ate to our physical hunger, we would be at our natural weight.
00:14:55.865 --> 00:14:57.995
This is how our great grandmothers ate.
00:14:58.445 --> 00:15:05.434
They worked and they waited and to eat until meal time, then they just ate enough to be satisfied because likely that was all there was.
00:15:05.705 --> 00:15:08.044
Or maybe that was their share in a big family.
00:15:08.375 --> 00:15:11.524
But they didn't have to weigh their portions or log them into an app.
00:15:11.554 --> 00:15:14.225
They just ate according to what their bodies needed.
00:15:15.394 --> 00:15:17.554
So why doesn't everyone do this now?
00:15:17.975 --> 00:15:18.875
What's changed.
00:15:20.075 --> 00:15:21.904
It seems really simple, right.
00:15:21.934 --> 00:15:22.804
Eat when you're hungry.
00:15:22.835 --> 00:15:23.195
Stop.
00:15:23.195 --> 00:15:24.274
When you've just had enough.
00:15:24.965 --> 00:15:29.284
The reason we don't do this is because our brain and the reward center in particular.
00:15:29.764 --> 00:15:31.565
Is very involved in eating.
00:15:32.254 --> 00:15:57.443
We get quite a bit of dopamine from eating and especially if that food is highly palatable or concentrated in some way as a lot of our food today is it's quite difficult to stop eating because our brains are encouraging us to continue to keep eating keep eating because that means more dopamine It will be very uncomfortable to stop at just enough because your brain won't think it's enough.
00:15:57.714 --> 00:16:01.104
Your brain will be like, oh, well we always eat more volume than that.
00:16:01.134 --> 00:16:03.474
And we can keep getting dopamine if we keep eating.
00:16:03.474 --> 00:16:04.193
So your brain.
00:16:04.614 --> 00:16:06.923
We'll work very hard to get you to do this.
00:16:07.283 --> 00:16:11.874
And this, by the way, is your lower brain, that animal instinct part.
00:16:11.903 --> 00:16:15.354
And the part that often sounds like a toddler.
00:16:15.803 --> 00:16:23.033
So highly palatable food and simply portion habits will get in the way of using the hunger scale.
00:16:23.244 --> 00:16:29.063
One thing I want to remind you of when you are eating is that there is a point of diminishing returns.
00:16:29.693 --> 00:16:39.984
At some point in your very enjoyable meal, when your lower brain is encouraging you to continue eating and you're finding it difficult to stop because the enjoyment is so high from eating.
00:16:40.524 --> 00:16:41.754
I want you to remember.
00:16:42.114 --> 00:16:49.254
That beyond about a positive five, you're going to start getting some physical symptoms that are uncomfortable.
00:16:49.703 --> 00:16:59.933
You're going to start experiencing a full stomach and then carrying into that positive seven and eight, you're going to have actual physical pain from the amount you have eaten.
00:17:00.894 --> 00:17:09.834
This is partly how we know that these thoughts to continue are coming from your lower brain because your higher brain always has your best interest in your future self.
00:17:10.253 --> 00:17:11.034
In mind.
00:17:11.453 --> 00:17:16.554
When we eat past enough, instead of experiencing the mental discomfort of stopping.
00:17:17.003 --> 00:17:21.084
We will experience the physical discomfort of being overly full.
00:17:21.634 --> 00:17:25.804
The ideal is to stop eating when the enjoyment is at the peak.
00:17:26.223 --> 00:17:27.634
You've enjoyed what you've eaten.
00:17:27.753 --> 00:17:28.713
It's delicious.
00:17:28.773 --> 00:17:36.003
And then you stop before that food creates any unwanted digestive symptoms, including a full and painful stomach.
00:17:36.394 --> 00:17:38.223
So I usually sum this up.
00:17:38.554 --> 00:17:46.384
Just by saying more of this food or overeating, this food is not going to increase the enjoyment of it.
00:17:47.433 --> 00:17:51.394
Likewise on the hunger side, it's the most enjoyable.
00:17:51.693 --> 00:17:54.574
To begin eating when you are physically hungry.
00:17:55.023 --> 00:17:59.644
Not when you are so hungry that you feel like you can't get food in fast enough.
00:18:00.094 --> 00:18:06.963
But when you are physically ready to eat that also is the best time to start eating physically and mentally.
00:18:07.473 --> 00:18:12.784
So eating between the threes actually adds to the overall enjoyment of the meal.
00:18:13.503 --> 00:18:19.354
I know this feels way too simple because physical hunger is not the only reason that we eat.
00:18:19.804 --> 00:18:23.703
And being overweight is more than just calories in versus calories out.
00:18:24.243 --> 00:18:32.253
But to get really honest with yourself and really look at your habits and notice if you are overeating at mealtime consistently.
00:18:32.614 --> 00:18:36.723
Or over eating throughout the day with many, many small snacks.
